A new analysis suggests the amount of food on your plate may matter less than how calorie-dense it is.
Trying to lose weight can sometimes feel like a math assignment: Count calories, measure portions and stop eating before you feel completely satisfied. But a new analysis offers a different way to think about weight management — one that focuses less on how much food is eaten and more on what that food contains.
The study, published in JAMA Network Open, examined dietary data from a 16-week randomized clinical trial involving adults with overweight. Researchers found that participants following a low-fat vegan diet reduced the number of calories they consumed while eating roughly the same amount of food by weight. The difference was largely tied to a drop in the energy density of their diets.
That distinction matters. The participants were not instructed to count calories or deliberately shrink their portions. Instead, the foods they chose became less calorie-dense, allowing them to consume a similar weight of food while taking in fewer calories.
What the Study Found
The analysis drew on a randomized clinical trial involving 244 adults with overweight who were assigned either to a low-fat vegan diet or to make no dietary changes. The vegan group was encouraged to eat fruits, vegetables, grains and legumes without an overall calorie restriction.
Researchers calculated dietary energy density by comparing calories consumed with the weight of food eaten. By the end of the 16 weeks, energy density had fallen by roughly 30% among participants following the vegan diet.
Calorie intake also declined more substantially in that group — by about 357 calories a day compared with the control group. Yet the total weight of food consumed did not significantly change.
In other words, the finding is not that people lost weight while consuming the exact same number of calories. Rather, they appeared to eat a similar quantity of food by weight while naturally consuming fewer calories because the food itself was less calorie-dense.
Why Energy Density Matters
Energy density refers to the number of calories contained in a given weight of food. Foods with high water and fiber content tend to have fewer calories per gram, while foods containing more fat or less water can pack substantially more calories into the same weight.
That helps explain why a large serving of vegetables, fruit or beans can contain considerably fewer calories than a smaller serving of a calorie-dense food.
The researchers found that greater reductions in dietary energy density were associated with greater weight loss. That relationship remained even after accounting for changes in calorie intake, suggesting that the composition of the diet played an important role.
The original clinical trial also found that participants on the low-fat vegan diet lost an average of about 5.9 kilograms over 16 weeks, alongside improvements in insulin sensitivity and reductions in certain measures of liver and muscle fat.
You Don’t Have to Go Fully Vegan
The findings may sound like an argument for giving up meat, dairy and eggs altogether. But that is not necessarily the takeaway.
A more practical lesson is to make meals more filling without automatically making them more calorie-heavy. Adding vegetables, fruits, legumes and whole grains can increase the volume and fiber content of a meal while keeping its energy density relatively low.
That could mean adding beans to a grain bowl, choosing whole fruit instead of juice or making vegetables a larger part of dinner. It does not require every meal to become strictly vegan.
Still, a vegan diet needs to be planned carefully. Eliminating animal foods can make nutrients such as vitamin B12, iron and calcium more difficult to obtain without fortified foods or supplements.
The Catch Behind the Weight Loss
There is an important caveat to the headline-friendly finding.
The study does not show that people can lose weight regardless of how many calories they consume. Calories still declined among the vegan participants. What changed was how those calories were delivered: The participants ate foods that provided fewer calories for roughly the same weight of food.
The trial was also relatively short, lasting 16 weeks, and participants were adults with overweight rather than a representative sample of the entire U.S. population. That means the results should not be treated as a guarantee that everyone will lose weight on a vegan or low-energy-density diet.
Still, the research challenges the familiar idea that successful weight loss must always begin with dramatically smaller portions. For some people, changing the balance of foods on the plate may be a more manageable approach than constantly watching the numbers on a calorie tracker.
